Barbell Hang Snatch Below the Knees

The barbell hang snatch below the knees is an Olympic weightlifting variation that starts with the bar held just below knee level and finishes overhead in a squat or power receiving position. It develops explosive hip and leg drive, upper-back and shoulder strength, coordination, and overhead stability. It supports technical snatch practice, power development, and full-body athletic performance.

Instructions

  1. Set up: Stand with feet about hip-width apart and hold a barbell with a wide snatch grip. Hinge at the hips and bend the knees until the bar is just below the knees, with a flat back, chest lifted, and shoulders slightly in front of the bar.
  2. Initiate the pull: Keep the bar close to the legs as you push through the floor and extend the knees. Maintain balance over the mid-foot and keep the arms straight.
  3. Explode and pull under: Once the bar reaches the upper thigh, forcefully extend the hips, knees, and ankles, then shrug and pull yourself under the bar. Keep the bar traveling close to the body.
  4. Receive and recover: Catch the bar overhead with elbows locked and shoulders active, in a stable squat or power receiving position. Stand under control, then lower the bar safely; use a load you can control with sound technique.

Technique tips

  1. Keep it close: A bar that drifts away from the body makes the lift less efficient and harder to stabilize overhead.
  2. Do not arm-pull early: Finish the leg and hip extension before actively pulling under the bar.
  3. Prioritize positions: Practice with a light load until you can maintain a neutral back below the knees and a locked, stable overhead catch.
