Barbell Hang Snatch

The barbell hang snatch is an Olympic weightlifting movement performed from a hanging position above the floor. It develops explosive power through the legs and hips while training the shoulders, upper back, and core to receive and stabilize the bar overhead.

Demonstration

Instructions

  1. Set up: Stand with feet about hip width apart and hold the bar with a wide snatch grip at mid-thigh or just above the knees. Keep the bar close, arms straight, chest up, and spine neutral.
  2. Load the position: Bend the knees slightly and hinge at the hips while keeping pressure balanced over the whole foot. Keep the shoulders slightly in front of the bar.
  3. Extend explosively: Drive forcefully through the floor, extending the hips, knees, and ankles. Shrug as the bar rises, keeping it close to the body.
  4. Pull under: Once the bar reaches upward momentum, actively pull yourself under it and rotate the elbows to lock the arms overhead.
  5. Receive the bar: Catch it in an overhead squat or power position with knees tracking over toes, a braced core, and the bar balanced over the middle of the foot.
  6. Recover with control: Stand fully while maintaining locked elbows and stable shoulders, then lower the bar safely under control. Use a light load and qualified coaching while learning.

Technique tips

  1. Keep the bar close: A bar that drifts away from the body is harder to control and can pull you forward.
  2. Finish the leg drive: Extend powerfully before pulling under; do not try to lift the bar overhead with the arms alone.
  3. Prioritize stable receiving positions: Use only a load you can catch with locked elbows, active shoulders, and a balanced foot.
