Dumbbell Bulgarian Split Squat

The dumbbell Bulgarian split squat is a unilateral lower-body strength exercise performed with the rear foot elevated on a bench. It primarily trains the quadriceps and glutes while challenging hip and knee control, supporting lower-body strength, balance, and single-leg coordination.

Demonstration

Instructions

  1. Stand about a stride in front of a stable bench, holding a dumbbell in each hand at your sides.
  2. Place the top of one foot on the bench behind you and keep most of your weight over the front foot.
  3. Brace your torso and lower straight down by bending the front knee and hip, keeping the front knee aligned with the toes.
  4. Descend only as far as you can while maintaining balance and control, with the front heel staying grounded.
  5. Press through the front foot to return to standing, then complete the desired repetitions before changing sides.

Technique tips

  1. Choose a bench height that lets you keep a stable, comfortable rear-foot position.
  2. Adjust your stance so the front knee can track naturally without the heel lifting.
  3. Keep the dumbbells close to your sides and avoid leaning excessively forward or backward.
  4. Use a lighter load until you can control the descent and rise evenly on both sides.
