Dumbbell One-Arm Pullover

The dumbbell one-arm pullover is a lying upper-body movement in which one arm lowers a dumbbell behind the head and pulls it back over the chest. It primarily trains the lats through shoulder extension, with meaningful involvement from the chest, triceps, and core stabilizers. It can support upper-body strength, shoulder control, and lat development when performed with a controlled range of motion.

Instructions

  1. Set up: Lie lengthwise on a flat bench with your head supported, feet planted firmly on the floor, and a dumbbell held above your chest in one hand.
  2. Brace: Keep a slight bend in the working elbow, pack the shoulder gently down, and tighten your abdomen so your ribs do not flare.
  3. Lower: Inhale and slowly arc the dumbbell backward behind your head, keeping the elbow angle nearly unchanged and the arm under control.
  4. Use a comfortable range: Stop when you feel a strong stretch through the lat without shoulder pinching, loss of rib position, or lower-back arching.
  5. Return: Exhale as you pull the dumbbell in the same arc back above your chest, leading with the upper arm rather than bending the elbow.
  6. Repeat safely: Pause briefly, complete the desired repetitions, then change arms. Use a light load until you can control both the lowering and return.

Technique tips

  1. Keep the load light: A one-arm pullover creates a long lever, so choose a dumbbell you can lower without twisting or rushing.
  2. Do not chase depth: More range is not better if the shoulder pinches or the lower back arches; use the pain-free range you control.
  3. Keep the elbow position steady: Excessive elbow bending turns the movement into more of a triceps exercise and reduces the intended shoulder motion.
  4. Control the eccentric: Take the lowering phase slowly and avoid dropping the dumbbell behind the head.
