Muscle-Up

The bar muscle-up is an advanced calisthenics movement that combines a powerful pull-up with a transition into a straight-bar dip. It primarily develops the back, biceps, chest, shoulders, and triceps while demanding strong grip, core control, coordination, and upper-body pulling and pushing power.

Demonstration

Instructions

  1. Grip a stable pull-up bar slightly wider than shoulder width, with palms facing away, and begin from a controlled dead hang.
  2. Engage your core, keep your legs together, and pull your shoulders down away from your ears.
  3. Pull explosively, driving your elbows down and back while bringing the bar toward your lower chest rather than stopping with your chin above it.
  4. As the bar reaches chest height, lean your torso forward over the bar and quickly rotate your wrists so your elbows move above it.
  5. Press down through the bar to complete a straight-bar dip until your elbows are locked and your body is controlled above the bar.
  6. Lower under control through the dip and transition, then return to a full hang before the next repetition. Use a bar that is secure and high enough to keep your feet clear of the floor.

Technique tips

  1. Build prerequisites first: develop strict chest-to-bar pull-ups and straight-bar dips before practicing full repetitions.
  2. Use a small, controlled kip only if needed; avoid uncontrolled swinging or throwing the shoulders forward.
  3. Keep the bar close to your body during the pull to make the transition more efficient.
  4. Stop the set if your grip, shoulders, or transition becomes uncontrolled, and use lower-rep sets to protect technique.
