Dumbbell Incline One-Arm Fly

The dumbbell incline one-arm fly is an isolation chest exercise performed one arm at a time while lying on an incline bench. It primarily emphasizes the upper chest through a controlled hugging arc, with the front shoulder assisting. It supports chest muscle development and improved control of unilateral pressing and fly movements.

Demonstration

Instructions

  1. Set the bench to a moderate incline and sit with a dumbbell in one hand. Place both feet firmly on the floor and keep the unused hand on the bench or thigh for stability.
  2. Lie back with the working arm extended above the upper chest, palm facing inward. Keep a soft bend in the elbow and draw the shoulder blade gently down and back.
  3. Lower the dumbbell in a wide, controlled arc toward the side of the chest. Maintain the same slight elbow bend and stop before the shoulder feels forced or unstable.
  4. Bring the arm back along the same arc as though hugging something, squeezing the chest without turning the movement into a press. Exhale as the dumbbell rises.
  5. Finish the set with control, secure the dumbbell before sitting up, then perform the same repetitions on the other side.

Technique tips

  1. Use a light, controllable load. The fly places the shoulder in a long lever position; do not chase heavy weight.
  2. Keep the elbow angle nearly fixed. Bending and straightening the elbow turns the movement into a pressing exercise.
  3. Choose a pain-free range. Do not force the dumbbell far below the torso or let the shoulder roll forward at the bottom.
  4. Move smoothly. Lower slowly, avoid bouncing, and keep the torso and hips stable against the bench.
