Quadruped T-Spine Rotation

Quadruped T-Spine Rotation is a mobility exercise performed on hands and knees to improve rotation through the thoracic spine. It primarily targets the upper back while the shoulders and core help maintain a stable position. It supports posture, overhead movement quality, and comfortable rotational range of motion.

Instructions

  1. Set up: Start on hands and knees with hands below shoulders and knees below hips. Keep your spine neutral and gently brace your abdomen.
  2. Position the arm: Place one hand lightly behind your head, keeping that elbow open to the side. Keep the supporting arm straight without locking the elbow forcefully.
  3. Rotate: Exhale and slowly rotate the raised elbow toward the ceiling, following it with your eyes. Keep your hips level and avoid shifting weight excessively.
  4. Return and repeat: Inhale as you return under control to the starting position. Complete repetitions on one side, then perform the same number on the other side without forcing the range.

Technique tips

  1. Move from the upper back: Keep the pelvis as still as possible so the rotation comes from the thoracic spine rather than the low back.
  2. Use a comfortable range: Rotate smoothly only as far as you can without pain, pinching, or breath-holding.
  3. Control the tempo: Avoid swinging the elbow; a slow rotation and controlled return make the drill more effective.
