Rocky Pull-Up Hammer Grip

The Rocky Hammer Grip Pull-Up is an advanced pull-up variation performed on parallel handles with a neutral grip. At the top of the pull-up, the body shifts from one hand toward the other before lowering under control. It primarily trains the lats and upper back while demanding substantial biceps, forearm, grip, and core strength.

Instructions

  1. Use a stable pull-up station with parallel handles and take a neutral, hammer-style grip; begin from a controlled dead hang.
  2. Brace your abdomen, keep your ribs from flaring, and pull your shoulder blades down and back.
  3. Pull upward until your chest is close to one handle, keeping the torso firm and the elbows moving down.
  4. At the top, shift your chest and body smoothly across toward the opposite handle without swinging or dropping the shoulders.
  5. Lower under control to a full hang, then repeat the next repetition beginning toward the other side. Stop if you cannot control the shoulder position or grip.

Technique tips

  1. Build a base first: perform strict neutral-grip pull-ups comfortably before adding the side-to-side transfer.
  2. Keep the transfer slow and close to the handles; excessive swinging reduces back engagement and can overload the shoulders.
  3. Use a full, controlled descent and avoid dropping suddenly into the bottom position.
