Stability Ball Single-Leg Hip Rotation

Stability Ball Single-Leg Hip Rotation is a controlled bridge-based exercise performed with one heel supported on a stability ball while the hips rotate slightly from side to side. It primarily trains the glutes and hamstrings while challenging the abdominals, especially the obliques, to stabilize the pelvis. It can support hip control, core stability, and single-leg posterior-chain strength.

Demonstration

Instructions

  1. Place a stability ball on a non-slip surface and lie on your back with your arms by your sides, palms pressing lightly into the floor.
  2. Set one heel on top of the ball with that knee softly bent; extend the other leg upward without locking the knee.
  3. Brace your abdomen and press the supported heel into the ball to lift your hips into a bridge, keeping your ribs down and pelvis level.
  4. Keeping the ball controlled, gently rotate your pelvis a small distance to one side, then return through center and rotate to the other side.
  5. Move slowly without letting the ball roll away, your hips sag, or your lower back arch; lower your hips with control after completing the repetitions, then switch legs.

Technique tips

  1. Use a small rotation: the goal is pelvic control, not a large twisting range.
  2. Keep pressure through the heel and avoid pushing mainly with the toes, which can make the ball less stable.
  3. Keep your hips lifted evenly; reduce the range or lower the hips if you cannot prevent pelvic dropping or back arching.
  4. Exhale gently during each rotation and keep the movement smooth rather than fast.
