Barbell Bench Squat

The barbell bench squat is a barbell back squat performed by lowering under control until the glutes lightly contact a bench behind you. It primarily trains the quadriceps and glutes while also challenging the hamstrings and trunk to stabilize the load. The bench provides a consistent depth reference and can support lower-body strength and squat technique practice.

Instructions

  1. Set the bench on a stable, non-slip surface behind the squat rack. Adjust its position so you can reach it at the intended squat depth without changing your stance.
  2. Set up under the bar with the bar resting securely across your upper back, not your neck. Grip the bar firmly, brace your trunk, and unrack by standing tall.
  3. Step back with one or two controlled steps. Place your feet about shoulder-width apart, keep your whole feet grounded, and point your knees in the same direction as your toes.
  4. Lower with control by bending at the hips and knees together. Keep your chest proud, spine neutral, and knees tracking over your toes until your glutes lightly touch the bench; do not sit down or relax.
  5. Stand up by pushing through the midfoot and heel, extending your hips and knees together. Exhale through the sticking point and finish tall without leaning back.
  6. Re-rack safely by walking forward until the bar contacts the rack uprights, then lower it onto the hooks under control.

Technique tips

  1. Use a light touch: the bench is a depth target, not a seat. Keeping tension prevents bouncing or losing position at the bottom.
  2. Brace before each rep: take a breath and tighten your trunk before descending; maintain that pressure until you are rising.
  3. Control the load: choose a weight you can lower smoothly and re-rack safely. Use safety arms or a qualified spotter when appropriate.
