Dumbbell Bench Press

The dumbbell bench press is a horizontal pressing exercise performed while lying on a flat bench with a dumbbell in each hand. It primarily trains the chest, with substantial assistance from the triceps and front shoulders, and supports upper-body strength and muscle development.

Demonstration

Instructions

  1. Set up the bench: Place a flat bench in a clear area and choose dumbbells you can control for the full range of motion.
  2. Get into position: Sit at the end of the bench with the dumbbells on your thighs, then use your legs to guide them to shoulder level as you lie back. Keep both feet firmly on the floor.
  3. Establish your posture: Keep your head, upper back, and glutes in contact with the bench. Draw your shoulder blades gently down and back, with a natural small arch in the lower back.
  4. Lower with control: Start with the dumbbells above the mid-chest and arms nearly straight. Inhale and lower them slowly toward the outer chest, keeping your wrists stacked over your forearms and elbows slightly tucked.
  5. Press upward: Exhale as you press the dumbbells up and slightly inward until they are over your chest. Do not forcefully lock or bang the dumbbells together at the top.
  6. Finish safely: Complete all repetitions with control, then lower the dumbbells to your thighs before sitting up. Ask for assistance when handling weights you cannot safely position or return.

Technique tips

  1. Keep the wrists neutral: Let the handles sit securely in the palms and avoid allowing the wrists to bend backward.
  2. Use a controlled range: Lower only as far as your shoulders remain comfortable and your upper back stays firmly positioned on the bench.
  3. Avoid flared elbows: Keep the elbows slightly in toward the torso rather than directly out to the sides.
  4. Progress gradually: Increase load only when every repetition remains steady, symmetrical, and controlled.
