Dumbbell Floor Press

The dumbbell floor press is a horizontal pressing exercise performed lying on the floor with a dumbbell in each hand. It primarily trains the chest and triceps, while the shoulders help stabilize and press the weights. The floor limits the bottom range of motion, making it a practical option for building upper-body pressing strength with controlled shoulder depth.

Instructions

  1. Set up safely: Sit on the floor with a dumbbell beside each thigh. Grip the dumbbells firmly, then roll onto your back while bringing them to the sides of your chest.
  2. Find your position: Bend your knees with feet flat on the floor. Keep your head, upper back, and glutes in contact with the floor, and hold the dumbbells with palms facing forward.
  3. Set the bottom position: Place your upper arms lightly on the floor with elbows bent and angled about 30–60 degrees from your torso. Keep your wrists stacked over your elbows.
  4. Press upward: Exhale and press both dumbbells up until your arms are straight above your chest. Keep the weights controlled and avoid forcefully locking the elbows.
  5. Lower with control: Inhale as you lower the dumbbells until your upper arms gently touch the floor again. Do not bounce your elbows or let the weights drift toward your shoulders.
  6. Finish safely: After the final repetition, lower the dumbbells to the floor under control, roll to one side, and sit up before releasing them.

Technique tips

  1. Keep the elbows moderately tucked: Aim for roughly 30–60 degrees from the torso rather than flaring them straight out to the sides.
  2. Use a controlled pause: Let the upper arms touch the floor softly, pause briefly, and press without bouncing.
  3. Keep the dumbbells balanced: Press in a smooth path above the chest and keep each wrist neutral rather than bent backward.
  4. Choose manageable weight: Use dumbbells you can lower and return to the floor safely without losing control.
