Janda Sit-Up

The Janda sit-up is an abdominal exercise designed to reduce hip-flexor contribution by actively pressing the heels into the floor. It primarily trains the rectus abdominis and other core muscles, supporting abdominal strength and improved trunk-control awareness.

Demonstration

Instructions

  1. Set up by lying on your back with your knees bent to about 90 degrees, feet flat and hip-width apart, and arms crossed over your chest.
  2. Press your heels firmly into the floor as though trying to drag them toward your hips without allowing them to move. Keep your feet planted.
  3. Brace your abdomen, gently tuck your chin, and exhale as you curl your head, shoulders, and upper back off the floor.
  4. Continue the sit-up only as far as you can while keeping the heel pressure and abdominal tension; avoid pulling with the hips or jerking upward.
  5. Lower slowly with control while inhaling, then reset your heel pressure before the next repetition. Stop if you feel sharp pain or cannot control the movement.

Technique tips

  1. Maintain heel pressure throughout each repetition; this is the key feature of the exercise.
  2. Move smoothly and keep your lower back and pelvis controlled rather than using momentum.
  3. Use a shorter range if you cannot keep abdominal tension or feel your hip flexors taking over.
