Stability Ball Hip Roll

The Stability Ball Hip Roll is a floor-based hamstring exercise performed in a bridge position with the heels on a stability ball. You curl the ball toward your hips while keeping the hips lifted, primarily training the hamstrings and glutes while challenging trunk stability. It supports posterior-chain strength, hip control, and balanced lower-body training.

Demonstration

Instructions

  1. Set up: Lie on your back with your arms at your sides, palms down, and place both heels on top of a stability ball. Keep your legs straight but avoid forcefully locking the knees.
  2. Lift into a bridge: Brace your abdomen, press through your heels, and lift your hips until your body forms a straight line from shoulders to heels.
  3. Roll the ball in: Bend your knees and pull the ball slowly toward your hips. Keep your hips elevated and your knees tracking in line with your feet.
  4. Return with control: Gradually straighten your legs to roll the ball away without letting your hips drop or your lower back arch excessively.
  5. Repeat safely: Complete smooth repetitions, then lower your hips to the floor under control. Stop the set if you cannot keep the ball stable or maintain a level pelvis.

Technique tips

  1. Keep the hips high: Think of squeezing the glutes throughout the repetition rather than lifting and lowering the hips with the ball.
  2. Move slowly: A controlled roll helps prevent the ball from shifting and keeps the hamstrings under tension.
  3. Do not pull with the lower back: Keep the ribs gently down and avoid arching to compensate for tired hamstrings.
  4. Adjust the range: Use a shorter rolling distance or lower the hips between repetitions if full repetitions cannot be controlled.
