Dumbbell Stiff-Leg Deadlift

The dumbbell stiff-leg deadlift is a hip-hinge exercise performed by lowering dumbbells with only a slight bend in the knees. It primarily trains the hamstrings and glutes while the back and core stabilize the torso. It supports posterior-chain strength, hip-hinge mechanics, and controlled flexibility through the hamstrings.

Instructions

  1. Set up: Stand tall with feet about hip-width apart and hold a dumbbell in each hand in front of your thighs, palms facing your legs.
  2. Brace and hinge: Tighten your core, keep your chest long, and unlock the knees with only a small bend. Push your hips straight back rather than squatting down.
  3. Lower with control: Keep the dumbbells close to your legs as they travel down toward mid-shin or until a strong hamstring stretch is reached without rounding your lower back.
  4. Return: Press your feet into the floor and drive the hips forward to stand tall. Squeeze the glutes at the top without leaning backward, then repeat.

Technique tips

  1. Keep the load close: Let the dumbbells track close to the thighs and shins to reduce strain on the lower back.
  2. Do not force depth: Stop the descent when pelvic control or a neutral spine cannot be maintained; flexibility does not require reaching the floor.
  3. Use a manageable load: Start light and move slowly, especially while learning to distinguish a hip hinge from a squat.
