Barbell Squat with Narrow Stance

The barbell narrow-stance squat is a squat performed with the feet set closer than shoulder width while supporting a barbell across the upper back. It emphasizes the quadriceps while also training the glutes, trunk, and lower-body strength. It can support strength development, muscle building, and squat technique.

Demonstration

Instructions

  1. Set a barbell in a rack around upper-chest height and position safety pins appropriately. Step under the bar, place it securely across your upper back, and grip it firmly.
  2. Unrack the bar and take one or two controlled steps back. Set your feet slightly narrower than shoulder width, with toes turned out only as much as needed for comfortable knee tracking.
  3. Brace your abdomen, keep your chest tall, and maintain a neutral head and spine. Begin by bending your knees and hips together while keeping pressure through the whole foot.
  4. Lower under control as far as you can while keeping your heels down, knees aligned with your toes, and back neutral.
  5. Drive through your mid-foot and heels to stand, extending the knees and hips together. Exhale as you pass the hardest part of the ascent.
  6. Finish fully upright without leaning back, then repeat. Re-rack the bar carefully using the rack uprights before releasing it.

Technique tips

  1. Use a manageable load until you can keep your feet, knees, and spine stable throughout every repetition.
  2. Keep the knees tracking in the same direction as the toes; do not force them inward or excessively outward.
  3. Maintain pressure through the whole foot. If your heels lift, reduce depth, adjust mobility, or use a lighter load.
  4. Keep the descent controlled and avoid bouncing out of the bottom position.
