Dumbbell Rear Deltoid Row

The dumbbell rear deltoid row is a bent-over rowing variation performed with the elbows flared out to emphasize the rear deltoids and upper back. It builds shoulder balance, upper-back strength, and postural control. The movement also involves the biceps and forearms as you pull and control the dumbbells.

Instructions

  1. Set up: Stand with feet about hip-width apart, hold a dumbbell in each hand, and hinge at the hips until your torso is angled forward. Keep a neutral spine and a slight bend in the knees.
  2. Find the start position: Let the dumbbells hang below your shoulders with palms facing each other. Brace your abdomen, keep your neck long, and draw your shoulders away from your ears.
  3. Row with flared elbows: Pull the dumbbells toward the outside of your upper ribs by driving your elbows out and back. Keep the elbows roughly in line with the shoulders rather than tucking them close to your torso.
  4. Pause and squeeze: At the top, squeeze the rear deltoids and upper back without shrugging or twisting your torso.
  5. Lower under control: Slowly return the dumbbells to the hanging position while maintaining the hip hinge and a neutral back. Repeat for controlled repetitions.

Technique tips

  1. Use a light-to-moderate load: Choose dumbbells that let you keep the elbows flared and avoid swinging the torso.
  2. Keep the hinge stable: Do not round the lower back or rise up as you pull; move the arms while the torso stays still.
  3. Lead with the elbows: Think about moving the elbows outward rather than curling the dumbbells with the hands.
  4. Control the lowering phase: Lower slowly and stop if you cannot keep the shoulders down and the spine neutral.
