Dumbbell Rear Lunge

The dumbbell rear lunge is a unilateral lower-body exercise in which you step one foot backward and lower into a lunge while holding dumbbells. It primarily trains the glutes and also works the quadriceps and hamstrings while challenging balance and leg coordination. It supports lower-body strength, muscular control, and side-to-side stability.

Demonstration

Instructions

  1. Stand tall with your feet about hip-width apart, holding a dumbbell in each hand at your sides with your arms straight.
  2. Brace your abdomen, keep your chest lifted, and take a controlled step backward with one foot. Keep most of your weight over the front foot.
  3. Lower your body by bending both knees until the back knee is close to the floor and the front thigh is near parallel to the floor, as comfortable.
  4. Keep the front knee tracking in line with the toes and maintain a tall torso without leaning forward excessively.
  5. Press through the heel and midfoot of the front leg to return to standing, then repeat on the other side or complete all repetitions on one side.

Technique tips

  1. Use a manageable load. Begin with light dumbbells or no additional load until you can control the descent and return without losing balance.
  2. Step back, not down. Take a sufficiently long backward step so the front knee does not drift far forward or collapse inward.
  3. Move smoothly. Inhale as you lower, exhale as you stand, and avoid bouncing the back knee off the floor.
