Ladder Drills

Agility ladder drills are footwork patterns performed through the squares of a ladder placed on the floor. They develop coordination, agility, quickness, balance, and cardiovascular conditioning, with repeated work from the calves, legs, and core. They support sports preparation and general movement fitness.

Instructions

  1. Set up the ladder flat on a clear, non-slip surface, with enough open space at both ends.
  2. Warm up with easy walking or jogging and a few controlled practice passes before increasing your pace.
  3. Choose a simple footwork pattern, such as stepping one foot into each square, and start at one end with your chest tall and eyes forward.
  4. Move through the ladder on the balls of your feet, placing each step accurately inside or beside the squares as required by the pattern.
  5. Keep your body controlled by using small, quick steps, lightly bent knees, and a stable torso; let your arms swing naturally for balance.
  6. Finish beyond the ladder, slow down under control, walk back, and repeat only while you can maintain accurate foot placement.

Technique tips

  1. Prioritize accuracy before speed. Increase your pace only when you can complete the chosen pattern without stepping on the ladder.
  2. Stay light and quiet on your feet. Heavy landings and long strides can reduce control and increase the chance of catching the ladder.
  3. Use a manageable volume. Rest between passes so your footwork stays crisp, especially when practicing faster patterns.
