One-Arm Hang

The one-arm hang is an isometric exercise performed by hanging from a pull-up bar with one hand. It primarily develops grip and forearm strength while challenging the shoulders, upper back, and trunk to maintain a stable hanging position. It supports grip endurance, shoulder control, and preparation for climbing or advanced bar work.

Instructions

  1. Stand beneath a secure pull-up bar and reach up to grip it firmly with one hand.
  2. Keep the gripping wrist neutral, engage the hand, and lift your feet clear of the floor with a controlled start.
  3. Allow the working arm to extend while keeping the shoulder active: gently draw the shoulder blade down rather than hanging passively into the joint.
  4. Keep your ribs controlled and body still; use the free arm only for balance, without pulling on the bar or nearby support.
  5. Hold for the planned time, then lower your feet to the floor before releasing the bar. Repeat on the other side.

Technique tips

  1. Build up gradually: start with brief holds or keep one foot lightly supported if a full hang is not yet controlled.
  2. Do not let the working shoulder rise sharply toward the ear or collapse into a painful passive hang.
  3. Stop the set if grip fails suddenly, shoulder discomfort appears, or the body begins to swing excessively.
  4. Train both sides and use comparable hold times to avoid large side-to-side differences.
