Smith Machine Bulgarian Split Squat

The Smith Machine Bulgarian Split Squat is a unilateral lower-body exercise performed with the rear foot elevated on a bench and the bar guided by a Smith machine. It primarily trains the quadriceps while also challenging the glutes, balance, and leg-to-leg strength. It supports lower-body muscle development, strength, and control.

Instructions

  1. Set a bench behind a Smith machine and position the bar around upper-chest height. Choose a light load and set the safety stops just below your intended bottom position.
  2. Stand facing away from the bar with it resting comfortably across your upper back, not on your neck. Place one foot forward and rest the top of the other foot on the bench behind you.
  3. Adjust the front foot so that, at the bottom, the front knee can track over the toes while the front heel stays down. Brace your trunk and unrack the bar.
  4. Lower under control by bending both knees and dropping the rear knee toward the floor. Keep your chest tall, hips level, and front knee aligned with the toes.
  5. Press through the whole front foot to return to standing without forcefully locking the knee. Re-rack securely, then repeat on the other side.

Technique tips

  1. Use a stable stance: a longer front-foot distance often makes it easier to keep the front heel down and control the descent.
  2. Control the load: begin light, move smoothly, and use the machine's safety stops before adding weight.
  3. Avoid twisting: keep your hips and shoulders square forward; reduce the range of motion if you cannot maintain alignment.
