Dumbbell Single-Leg Bench Squat

The dumbbell single-leg bench squat is a unilateral lower-body exercise performed by lowering toward a bench and standing back up on one leg while holding dumbbells. It primarily trains the quadriceps and glutes while challenging balance and hip-knee control. It supports leg strength, side-to-side symmetry, and controlled single-leg stability.

Demonstration

Instructions

  1. Set up a sturdy bench behind you and hold a dumbbell in each hand at your sides. Stand tall on one leg, with the other foot held slightly in front of you and off the floor.
  2. Brace your trunk and keep your chest lifted, hips level, and standing foot planted firmly on the floor.
  3. Lower slowly by bending the standing knee and hip, sending the hips back toward the bench. Keep the knee tracking in line with the toes.
  4. Touch the bench lightly with your glutes; do not drop onto it or transfer your body weight to the bench.
  5. Drive through the whole standing foot to return to standing, extending the knee and hip while keeping the pelvis level.
  6. Complete the planned repetitions with control, then switch sides. Use lighter dumbbells or a higher bench if you cannot maintain balance and alignment.

Technique tips

  1. Keep the descent controlled. A slow lowering phase makes it easier to maintain balance and avoid dropping onto the bench.
  2. Do not let the knee collapse inward. Keep it tracking over the middle toes throughout the repetition.
  3. Choose an appropriate bench height. Start with a higher surface and reduce the height only when you can stand without using momentum.
  4. Use manageable dumbbells. Increase load only after you can keep the pelvis level and complete both sides with similar control.
