Sprinter Split Squat

The sprinter split squat is a stationary, unilateral squat performed in a staggered stance with most of the weight on the front leg. It primarily trains the quadriceps and glutes while developing single-leg strength, balance, and control that can support running and lower-body strength goals.

Instructions

  1. Set your stance: Stand tall with one foot forward and the other behind you, about hip-width apart side to side. Keep the front foot flat and place the rear foot on its toes.
  2. Shift forward: Transfer most of your weight into the front foot while keeping your torso tall, chest lifted, and core gently braced.
  3. Lower under control: Bend both knees and descend vertically until the rear knee is close to the floor or your comfortable depth. Let the front knee travel in line with the toes.
  4. Stand through the front leg: Press through the whole front foot to return to standing, keeping the rear leg lightly assisting rather than pushing you upward.
  5. Repeat evenly: Complete the planned repetitions with control, then switch legs. Stop or reduce depth if you cannot keep stable knee and hip alignment.

Technique tips

  1. Use a stable stride: A narrow, straight-line stance can make balance difficult; keep a small side-to-side gap between your feet.
  2. Keep front-foot pressure even: Maintain contact through the heel, base of the big toe, and base of the little toe rather than lifting the heel.
  3. Control the descent: Lower smoothly and avoid bouncing off the bottom position. Use a shorter range of motion until your balance and mobility improve.
