Weight Plate Neck Extension Prone

The prone weight plate neck extension is an isolation exercise performed face down with a weight plate positioned at the back of the head. It trains the neck extensor muscles, with support from the upper back and trapezius. It can help develop neck strength when performed with a very light load and controlled range of motion.

Demonstration

Instructions

  1. Set up a stable flat bench and lie face down with your chest supported and your head extending just beyond the end of the bench.
  2. Place a very light weight plate against the back of your head, holding it securely with both hands throughout the exercise.
  3. Begin with your neck gently flexed so that your face points slightly toward the floor; keep your shoulders relaxed and your torso still.
  4. Raise your head slowly by extending the neck until it reaches a neutral position in line with your upper back. Do not force the head past neutral.
  5. Pause briefly, then lower the head slowly and smoothly to the starting position while maintaining control of the plate.
  6. Use a light load and stop immediately if you feel sharp pain, tingling, dizziness, or unusual discomfort.

Technique tips

  1. Start exceptionally light. The neck has a small effective lever arm, so even a light plate can create substantial resistance.
  2. Keep the motion slow and controlled; do not swing the head, bounce at the bottom, or use your upper body to move the load.
  3. Stop at neutral rather than hyperextending the neck, and keep both hands on the plate at all times.
  4. If you cannot hold the plate securely or keep a smooth motion, reduce the load or choose an unloaded neck exercise.
