Barbell Hang Clean

The barbell hang clean is an explosive Olympic weightlifting movement performed from a hanging position above the floor. It develops power through the quadriceps, glutes, hamstrings, upper back, and shoulders while demanding coordination and a strong, stable receiving position. It supports athletic power, speed, and whole-body strength.

Instructions

  1. Set up: Stand with feet about hip-width apart and hold a barbell at mid-thigh with a pronated grip just outside the legs. Keep your arms long, chest up, and core braced.
  2. Load the position: Push the hips back slightly and bend the knees until the bar reaches around mid-thigh to just above the knees. Keep the bar close and your back neutral.
  3. Drive upward: Forcefully extend the hips, knees, and ankles while shrugging the shoulders. Keep the arms straight during this initial upward drive.
  4. Pull under and receive: As the bar rises, quickly pull yourself under it and rotate the elbows forward. Catch the bar on the front of the shoulders in a partial squat with elbows high.
  5. Finish and reset: Stand fully with the bar controlled in the front-rack position, then lower it under control to the hang. Reset your position before each repetition.

Technique tips

  1. Keep it close: Let the bar travel close to your thighs and torso; swinging it away reduces control.
  2. Do not curl the bar: Create height with leg and hip extension, then move quickly under the bar.
  3. Use an appropriate load: Begin with a light barbell until you can consistently catch with high elbows and a stable torso.
  4. Protect the receiving position: Keep the wrists relaxed enough to allow the elbows forward, and stop if you cannot maintain a secure front rack.
