Barbell Jerk Dip Squat

The barbell jerk dip squat is an Olympic weightlifting assistance exercise performed from the front-rack position. It trains a controlled, upright dip and strong leg drive pattern used for the jerk, emphasizing the quadriceps and glutes while challenging trunk and upper-back stability. It supports jerk technique, leg strength, and efficient force transfer.

Demonstration

Instructions

  1. Set the bar in the front rack. Take the barbell from a rack or clean it to the shoulders. Stand tall with feet about hip-width apart, elbows high, chest lifted, and the bar supported on the front of the shoulders.
  2. Brace before the dip. Tighten the trunk, keep the whole foot planted, and focus the eyes straight ahead. Keep the torso vertical rather than leaning forward.
  3. Dip straight down. Bend the knees and hips together for a short, controlled dip. Let the knees track in line with the toes while keeping the heels down and elbows high.
  4. Stand up powerfully. Drive evenly through the floor to return to full standing without jumping or pressing the bar overhead. Finish balanced with hips and knees extended.
  5. Reset each repetition. Regain balance and trunk tension before the next dip. Use a load that lets you maintain a vertical bar path and stable front-rack position.

Technique tips

  1. Keep the dip shallow and vertical. This is a jerk-specific dip, not a full front squat.
  2. Maintain pressure through the whole foot. Avoid shifting onto the toes or allowing the heels to lift.
  3. Keep elbows high and the bar close to the neck. A secure front rack helps prevent the torso from folding forward.
  4. Do not rush the descent. Control the way down, then stand with intent while keeping the bar stable.
