Barbell One-Arm Floor Press

The barbell one-arm floor press is a unilateral horizontal pressing exercise performed while lying on the floor. It primarily trains the chest and triceps while challenging the shoulder and trunk to stabilize the uneven load. The floor limits the bottom range of motion, making it useful for building pressing strength with controlled shoulder depth.

Demonstration

Instructions

  1. Set a barbell on the floor beside you, using a light, manageable load. Lie on your back with knees bent, feet flat, and your body positioned so the bar is on the side of the working arm.
  2. Roll toward the bar and grip it firmly with one hand. Roll back onto your back, bringing the bar to a stable start position above the working-side chest; keep the free arm on the floor for balance.
  3. Set your shoulder by drawing the shoulder blade gently down and back. Brace your abdomen, keep the wrist stacked over the elbow, and hold the bar vertical over the chest.
  4. Lower with control until the upper arm and triceps lightly contact the floor. Keep the elbow angled slightly toward your torso rather than flared straight out.
  5. Press the bar upward by driving through the chest and triceps until the elbow is straight without forcing it. Keep the bar balanced over the shoulder and avoid rotating your torso.
  6. Complete the repetitions, then carefully lower the bar to the floor before releasing it. Perform the same number of repetitions on the other side.

Technique tips

  1. Start very light. A barbell held with one arm is difficult to balance; increase load only when every repetition is steady.
  2. Keep the bar path vertical over the working shoulder. If it drifts toward the head, feet, or side, reset before continuing.
  3. Brace continuously and keep both hips and shoulders in contact with the floor to limit torso rotation.
  4. Do not bounce the upper arm off the floor. Pause briefly on the floor contact, then press smoothly.
