Barbell Overhead Squat

The barbell overhead squat is a deep squat performed while holding a barbell locked out overhead. It primarily trains the quadriceps while demanding strong shoulder stability, core bracing, hip mobility, and balance. It supports lower-body strength, full-body control, and overhead lifting technique.

Demonstration

Instructions

  1. Set up the barbell in a rack at about shoulder height and use a wide, secure grip. Press it overhead with elbows fully extended and the bar positioned above the middle of your feet.
  2. Establish your stance with feet about shoulder width apart and toes slightly turned out. Brace your trunk, keep your chest tall, and actively press up into the bar.
  3. Descend under control by bending the hips and knees together. Keep the bar over the mid-foot, knees tracking in line with the toes, and heels planted.
  4. Reach your safe depth without losing a neutral, braced trunk or letting the bar drift forward. Keep the shoulders active and arms locked throughout.
  5. Stand up by driving through the whole foot and extending the knees and hips together. Finish tall with the bar stable overhead, then return it safely to the rack.

Technique tips

  1. Start light. This movement requires mobility and control; increase load only when the bar remains stable overhead.
  2. Keep the bar stacked. Aim to keep the bar above the middle of the foot rather than allowing it to move in front of you.
  3. Do not force depth. Use only the range of motion you can control while keeping heels down, arms locked, and the trunk braced.
  4. Breathe and brace. Take a controlled breath and tighten the trunk before each repetition; reset if your position deteriorates.
