Barbell Zercher Squat

The Barbell Zercher Squat is a squat performed with a barbell held in the crooks of the elbows. It primarily trains the quadriceps while heavily involving the glutes, core, and upper back to maintain an upright, braced position. It supports lower-body strength, trunk stability, and squat mechanics.

Demonstration

Instructions

  1. Set a barbell in a rack around lower-chest height and use a manageable load. Step close, place the bar securely in the crooks of your elbows, and clasp your hands or keep your fists together in front of your chest.
  2. Unrack the bar, take one or two controlled steps back, and stand with feet about shoulder width apart. Brace your abdomen, keep your chest tall, and keep your elbows pointed forward.
  3. Inhale and descend by bending the knees and hips together. Keep the whole foot planted, let the knees track in line with the toes, and maintain a neutral spine.
  4. Lower as far as you can while maintaining control and a stable torso. Drive through the mid-foot and heel to stand, exhaling as you pass the hardest portion.
  5. Finish tall with hips and knees extended without leaning back, then repeat. Re-rack the bar carefully by walking it into the rack before lowering it.

Technique tips

  1. Protect the elbow crease: Wear long sleeves or use a thin pad if bar pressure is uncomfortable, but do not let padding make the bar unstable.
  2. Stay tall: Keep the elbows forward and ribs stacked over the pelvis; avoid rounding forward under the load.
  3. Use an appropriate load: The arm position can limit comfort before the legs are challenged, so increase weight gradually.
  4. Control each repetition: Do not bounce out of the bottom or allow the heels to lift.
