Cable Rope One-Arm Preacher Curl Hammer

The cable rope one-arm hammer preacher curl is an isolation exercise performed one arm at a time with the upper arm supported on a preacher bench. Its neutral hammer grip emphasizes the biceps and forearms while the cable provides steady resistance. It supports arm strength, muscle development, and controlled elbow-flexion technique.

Demonstration

Instructions

  1. Set up the cable: Attach a rope handle to a low cable pulley and place a preacher bench facing the pulley so one arm can rest securely on the pad.
  2. Take position: Hold one rope end with a neutral grip, palm facing inward. Sit or stand close enough to keep light tension on the cable, with the upper arm and armpit firmly supported on the pad.
  3. Curl: Keep the wrist neutral and curl the handle toward the same-side shoulder by bending only the elbow. Keep the upper arm in contact with the pad.
  4. Lower with control: Squeeze briefly at the top, then slowly extend the elbow until the arm is nearly straight without forcing the joint. Complete the set, then switch arms.

Technique tips

  1. Keep the wrist neutral: Do not bend the wrist back or curl it inward; let the elbow flexors move the load.
  2. Use a manageable load: If the shoulder lifts from the pad or the torso rocks, reduce the resistance.
  3. Control the bottom: Avoid snapping into elbow lockout; maintain tension and reverse smoothly.
