Dumbbell External Rotation

Dumbbell external rotation is a shoulder isolation exercise usually performed lying on one side with the elbow kept close to the torso. It targets the rotator cuff muscles that externally rotate and stabilize the shoulder. Light, controlled repetitions can support shoulder control, stability, and balanced upper-body training.

Demonstration

Instructions

  1. Set up on your side on a flat bench or the floor, holding a light dumbbell in the upper hand. Bend that elbow to about 90 degrees and keep it against your side.
  2. Begin with your forearm resting across your abdomen and your wrist neutral. Keep your head and torso relaxed and steady.
  3. Rotate the shoulder outward by raising the forearm in an arc while the elbow stays fixed at your side.
  4. Lift only as far as you can without the shoulder rolling backward or discomfort appearing. Pause briefly with control.
  5. Lower slowly to the starting position without dropping the dumbbell or letting the elbow drift away from the torso.
  6. Complete all repetitions smoothly, then switch sides. Use a very light load and stop if you feel sharp pain or pinching.

Technique tips

  1. Choose a very light dumbbell. The rotator cuff is small, so increasing weight can quickly change the movement.
  2. Keep the elbow glued to your side; lifting it away turns the exercise into a different shoulder movement.
  3. Do not roll your torso backward to lift farther. Use only the range you can control with a stable shoulder.
  4. Exhale as you raise the forearm and inhale as you lower it. Avoid rushing or swinging the weight.
