Dumbbell Hamstring Curl

The dumbbell hamstring curl is a prone leg-curl variation performed by holding a dumbbell securely between the feet and bending the knees. It primarily trains the hamstrings, with the calves assisting, and can support hamstring strength and balanced lower-body development. Controlled technique and a manageable load are essential because the dumbbell must remain secure throughout the movement.

Demonstration

Instructions

  1. Set up a flat bench and place a light dumbbell on the floor at its end. Lie face down with your knees just beyond the bench edge and hold the bench securely.
  2. Secure the dumbbell by carefully clamping one end of it between the arches of both feet. Keep your knees together and point your toes gently downward.
  3. Brace your torso against the bench, keep your hips down, and begin with your knees nearly straight without locking them.
  4. Curl the dumbbell upward by bending only at the knees until your lower legs are close to vertical. Keep the movement smooth and do not let the hips lift or rotate.
  5. Lower slowly until the knees are nearly straight, maintaining control of the dumbbell. Stop immediately if your grip on the dumbbell between the feet feels insecure.

Technique tips

  1. Start very light. The limiting factor is safe foot control of the dumbbell, not how much weight you can curl.
  2. Keep the hips heavy on the bench. Lifting the hips shifts work away from the hamstrings and can turn the movement into a swing.
  3. Use a slow lowering phase. Control the descent rather than letting the dumbbell pull the knees straight.
  4. Avoid this setup if the dumbbell cannot be held securely. Choose a machine or another leg-curl option instead of risking a dropped dumbbell.
