Dumbbell Stiff-Leg Deadlift on Bench

The dumbbell stiff-leg deadlift on a bench is a hip-hinge exercise performed while standing on a stable bench to increase the available range of motion. It primarily trains the hamstrings, with substantial involvement from the glutes and back. It supports posterior-chain strength, hip-hinge control, and hamstring development.

Demonstration

Instructions

  1. Set up safely: Place a sturdy bench on a non-slip surface and stand tall on it with feet about hip-width apart. Hold a dumbbell in each hand in front of your thighs with palms facing in.
  2. Brace: Keep a long, neutral spine, gently brace your abdomen, and let your knees remain soft but nearly straight.
  3. Hinge down: Push your hips backward and lower the dumbbells close to your legs. Descend slowly only as far as you can while keeping your back neutral and your balance secure.
  4. Stand up: Drive your hips forward and squeeze your glutes to return to standing. Keep the dumbbells controlled and avoid leaning backward at the top.
  5. Repeat with control: Use a manageable load and step down from the bench carefully after finishing the set.

Technique tips

  1. Hinge, do not squat: Think of moving your hips backward rather than bending deeply at the knees.
  2. Protect your back: Stop the descent before your lower back rounds or your shoulders lose position.
  3. Use the bench wisely: The elevated stance increases range of motion; reduce the depth or load if you cannot remain stable.
  4. Breathe steadily: Inhale and brace before lowering, then exhale as you return to standing.
