Dumbbell Jump Squat

The dumbbell jump squat is a loaded plyometric lower-body exercise that combines a squat with an explosive vertical jump. It primarily trains the quadriceps, glutes, and calves while developing lower-body power, coordination, and athletic conditioning.

Demonstration

Instructions

  1. Set up: Stand with feet about shoulder-width apart, holding a light dumbbell in each hand at your sides with a neutral grip.
  2. Squat down: Brace your core, keep your chest lifted, and sit your hips back and down until you reach a controlled squat depth. Keep your knees tracking in line with your toes.
  3. Jump: Drive forcefully through the whole foot and extend your hips, knees, and ankles to jump vertically. Keep the dumbbells close to your sides and do not swing them.
  4. Land softly: Land on the balls of your feet, then lower your heels under control as you bend your knees and hips to absorb the impact.
  5. Repeat: Reset your balance in the squat position before the next repetition. Stop the set if you cannot land quietly and with controlled knee alignment.

Technique tips

  1. Choose light dumbbells: Added load increases landing force, so master quiet, stable landings before progressing the weight.
  2. Keep the torso controlled: Avoid rounding the lower back or letting the chest collapse as you squat and land.
  3. Control the pace: Use a deliberate descent and reset between repetitions rather than bouncing immediately into the next jump.
