Dumbbell Split Jump

The dumbbell split jump is a plyometric lunge in which you hold dumbbells while jumping and switching the lead leg in the air. It primarily trains the quadriceps, glutes, and calves while developing lower-body power, coordination, and conditioning. It can support athletic explosiveness and leg-strength endurance.

Instructions

  1. Set up: Hold a dumbbell in each hand with your arms long at your sides. Stand tall with your feet about hip-width apart and brace your torso.
  2. Lower into a split stance: Step one foot forward and lower into a lunge until both knees are bent comfortably. Keep the front knee tracking over the toes and the chest upright.
  3. Jump and switch: Push forcefully through both feet, jump vertically, and switch leg positions in the air. Keep the dumbbells close to your sides without swinging them.
  4. Land and repeat: Land softly with bent knees in the opposite split stance, absorb the landing under control, then immediately perform the next repetition. Stop if you cannot land quietly and steadily.

Technique tips

  1. Start light: Learn the landing and leg switch with very light dumbbells before increasing load.
  2. Control the knee: Avoid letting the front knee collapse inward during takeoff or landing.
  3. Use a suitable surface: Perform the movement on stable, non-slip flooring with enough clear space around you.
