Two-Count Pause Bench Press

The two-count pause bench press is a barbell bench press in which the bar is held motionless on the chest for two full counts before pressing. It primarily trains the chest, triceps, and front shoulders while improving control, pressing strength, and force production from the bottom position. It supports strength and muscle-building goals when performed with a controlled load.

Instructions

  1. Set up on a flat bench with your eyes under the bar. Place your feet firmly on the floor, draw your shoulder blades back and down, and keep your upper back braced.
  2. Unrack the bar with a secure grip slightly wider than shoulder width. Hold it above the mid-chest with straight wrists and locked elbows.
  3. Lower under control to the lower-to-mid chest, keeping your elbows at a comfortable angle from your torso and your forearms close to vertical.
  4. Pause for two full counts with the bar motionless and lightly controlled on the chest; do not bounce it or let the shoulders lose position.
  5. Press upward by driving the bar back toward above the shoulders while keeping your feet planted and shoulder blades set. Rack the bar securely after the set; use a spotter or safety arms for challenging loads.

Technique tips

  1. Count consistently: use the same deliberate two-count pause on every repetition rather than shortening it as fatigue builds.
  2. Keep tension: maintain leg drive, upper-back tightness, and a firm grip during the pause without lifting the hips from the bench.
  3. Choose an appropriate load: start lighter than your regular bench press because the pause removes momentum and makes the bottom position more demanding.
