Dumbbell Decline One-Arm Hammer Press

The Dumbbell Decline One-Arm Hammer Press is a unilateral chest press performed on a decline bench with a neutral, hammer-style grip. It primarily trains the lower chest while also working the triceps and front shoulders. The exercise can support upper-body pressing strength, chest development, and side-to-side strength balance.

Instructions

  1. Set a decline bench to a secure decline angle and anchor your legs under its pads. Hold one dumbbell with a neutral grip, with your palm facing inward.
  2. Lie back carefully and position the dumbbell beside the lower chest, elbow bent and angled about 30–45 degrees from your torso. Keep your feet secured and your head supported.
  3. Brace your torso by keeping your shoulder blade gently pulled back and down. Keep the non-working arm on the bench or holding a secure support if needed for stability.
  4. Press the dumbbell upward over the lower chest by extending the elbow, maintaining the neutral grip and a controlled wrist position. Exhale as you press.
  5. Pause without locking hard at the top, keeping the shoulder stable and the dumbbell under control.
  6. Lower slowly to the starting position while inhaling. Keep the elbow from flaring excessively, complete the repetitions, then change sides safely.

Technique tips

  1. Use a manageable load. The unilateral setup challenges stability; reduce the weight if your torso shifts or the dumbbell path becomes uneven.
  2. Keep the wrist stacked. Maintain the dumbbell directly over the forearm rather than allowing the wrist to bend backward or sideways.
  3. Control the bottom range. Lower only as far as you can keep the shoulder comfortable and stable; do not bounce out of the bottom.
  4. Exit the bench carefully. Finish the set, secure the dumbbell, and sit up deliberately rather than trying to rush off the decline bench.
