Dumbbell One-Arm Decline Chest Press

The dumbbell one-arm decline chest press is a unilateral pressing exercise performed on a decline bench. It primarily targets the lower chest while the triceps and shoulders assist, and it also challenges upper-body control because only one arm presses at a time. It can support chest strength, muscle development, and side-to-side pressing balance.

Instructions

  1. Set a decline bench to a secure decline angle, place your feet under its pads, and lie back with your head supported.
  2. Position one dumbbell over the working-side lower chest with a pronated grip, elbow bent and slightly below the wrist. Keep the free hand on the bench or pad for stability.
  3. Brace your torso by keeping your shoulder blade gently pulled back and down, wrist neutral, and rib cage controlled against the bench.
  4. Press the dumbbell upward and slightly inward until the elbow is nearly straight, without forcefully locking it or letting the shoulder roll forward.
  5. Lower slowly to the starting position with control, keeping the elbow angled roughly 30–60 degrees from the torso.
  6. Finish safely by bringing the dumbbell to a secure position before sitting up, then repeat on the other side.

Technique tips

  1. Use a manageable load: unilateral pressing can expose side-to-side differences; prioritize control over weight.
  2. Keep the shoulder set: do not let the working shoulder drift forward at the bottom of the repetition.
  3. Control the descent: lower smoothly rather than dropping into the bottom position.
  4. Breathe steadily: inhale as the dumbbell lowers and exhale as you press, while keeping the torso braced.
