Dumbbell Fly

The dumbbell fly is a chest isolation exercise usually performed lying on a flat bench. It emphasizes the pectoral muscles through a wide, controlled arc, while the front shoulders assist. It can help build chest muscle, improve control in the stretched position, and complement pressing exercises.

Demonstration

Instructions

  1. Set up a flat bench and choose dumbbells you can control comfortably. Sit on the bench with a dumbbell on each thigh.
  2. Lie back and press the dumbbells to a position above the middle of your chest, with palms facing each other. Keep your feet firmly on the floor and maintain a natural, stable back position.
  3. Lower slowly by opening your arms in a wide arc. Keep a small, fixed bend in the elbows and keep the wrists neutral.
  4. Lower only until you feel a controlled chest stretch and your upper arms are roughly level with the torso. Do not force the shoulders into an excessive range.
  5. Bring the dumbbells back along the same arc by squeezing your chest, finishing above the chest without forcefully clashing the dumbbells together.
  6. Use a smooth tempo and controlled breathing. End the set safely by bringing the dumbbells to your thighs before sitting up.

Technique tips

  1. Choose a modest load. Flies place the shoulder in a long lever position, so lighter dumbbells than pressing movements are usually appropriate.
  2. Keep the elbow bend consistent. Bending and straightening the elbows turns the movement into more of a press.
  3. Control the bottom position. Stop before shoulder discomfort or loss of chest tension; deeper is not automatically better.
  4. Exhale as you bring the weights together and avoid bouncing or using momentum.
