Cable Flat Bench Fly

The cable flat bench fly is a chest isolation exercise performed lying on a flat bench between cable pulleys. It primarily trains the pectoral muscles through horizontal arm adduction, while the front shoulders help control the movement. It supports chest hypertrophy, strength awareness, and controlled shoulder stability.

Demonstration

Instructions

  1. Set two cable pulleys slightly below bench height, attach single handles, and select a light, controlled load. Place a flat bench centered between the pulleys.
  2. Lie on the bench with feet firmly on the floor. Hold one handle in each hand above the chest with palms facing each other and elbows softly bent.
  3. Keeping the elbow angle nearly fixed, lower the arms out to the sides in a wide arc until the chest is comfortably stretched and the shoulders remain controlled.
  4. Bring the handles together above the chest in the same arc while squeezing the chest; do not let the handles collide or lock the elbows.
  5. Pause briefly, then lower under control for the next repetition. Keep your back and head supported on the bench throughout the set.

Technique tips

  1. Use a modest load. The cables provide continuous tension, so prioritize a smooth arc over heavy resistance.
  2. Keep a soft, consistent bend in the elbows; turning the movement into a press reduces the chest-isolation focus.
  3. Do not lower farther than your shoulders can control comfortably. Keep the rib cage steady and avoid excessive lower-back arching.
