Dumbbell Preacher Hammer Curl

The dumbbell preacher hammer curl is an arm isolation exercise performed with the upper arm supported on a preacher bench and a neutral grip. It primarily trains the biceps and brachialis while also working the forearms. The support limits body momentum, helping build controlled elbow-flexion strength and arm size.

Demonstration

Instructions

  1. Set up the bench: Adjust the preacher bench so your armpit rests comfortably near the top edge and your upper arm can stay fully supported.
  2. Take the dumbbell: Hold one dumbbell with a neutral grip, palm facing inward, and place the back of the upper arm firmly against the pad.
  3. Start extended: Begin with the elbow nearly straight, keeping a slight natural bend and the wrist neutral.
  4. Curl upward: Exhale and bend the elbow to raise the dumbbell toward the shoulder without lifting the upper arm from the pad.
  5. Pause and lower: Briefly squeeze the arm at the top, then inhale and lower the dumbbell slowly until the elbow is nearly straight.
  6. Repeat evenly: Complete the desired repetitions with control, then switch arms if performing one arm at a time.

Technique tips

  1. Keep the wrist neutral: Do not bend the wrist back or curl it forward to move the dumbbell.
  2. Keep the upper arm planted: If the elbow or shoulder rises from the pad, reduce the load or range of motion.
  3. Control the lowering phase: Lower slowly rather than letting the dumbbell pull the elbow straight.
  4. Use a manageable load: Avoid swinging, torso twisting, or forcing an uncomfortable elbow stretch at the bottom.
