Dumbbell Bicep Curl to Squat

The Dumbbell Biceps Curl to Squat combines a standing dumbbell curl with a squat in one controlled repetition. It primarily trains the quadriceps and glutes while adding direct work for the biceps and requiring trunk control. It supports lower-body strength, muscular endurance, and full-body coordination.

Demonstration

Instructions

  1. Set up: Stand tall with feet about hip- to shoulder-width apart, holding a dumbbell in each hand at your sides with palms facing forward.
  2. Curl: Brace your abdomen and curl both dumbbells toward your shoulders without swinging your torso or letting your elbows travel forward.
  3. Squat: Keep the dumbbells near shoulder level, sit your hips down and back, and bend the knees until you reach a comfortable depth while keeping your chest lifted.
  4. Stand and lower: Press through your mid-foot and heel to stand tall, then slowly lower the dumbbells to your sides under control.
  5. Repeat: Keep your knees tracking in line with your toes and use a load that lets you control both the curl and squat throughout every repetition.

Technique tips

  1. Avoid momentum: If you need to swing the dumbbells, reduce the load or slow the curl.
  2. Protect the squat position: Keep the ribs stacked over the pelvis and avoid rounding the lower back at the bottom.
  3. Breathe steadily: Inhale as you descend and exhale as you stand; do not hold your breath for extended repetitions.
