Dumbbell Bicep Curl Lunge with Bowling Motion

This compound dumbbell exercise combines a forward lunge with a biceps curl and a bowling-style arm swing. It primarily trains the quadriceps and glutes while challenging the biceps, balance, coordination, and core control. It can support lower-body strength and total-body movement control.

Demonstration

Instructions

  1. Stand tall with feet hip-width apart, holding a light dumbbell in each hand with the arms by your sides and palms facing inward.
  2. Step forward with one foot and swing the opposite-side dumbbell forward and down in a controlled bowling-style arc; keep the arm close to the body and the wrist neutral.
  3. Lower into the lunge until both knees are comfortably bent, keeping the front knee tracking over the toes and the torso upright.
  4. Curl both dumbbells toward the shoulders with the elbows close to the ribs; avoid swinging the weights or leaning backward.
  5. Return with control by lowering the dumbbells, pressing through the front foot, and stepping back to the starting position.
  6. Repeat on the other side, alternating legs and keeping each swing, lunge, and curl smooth and controlled.

Technique tips

  1. Use a light load first so the lunge, arm swing, and curl remain coordinated without momentum.
  2. Keep the front heel down and avoid letting the front knee collapse inward.
  3. Brace the torso and keep the rib cage stacked over the pelvis instead of twisting with the arm swing.
  4. Exhale during the curl and inhale as you return to standing.
