Machine Fly

The machine fly is a chest isolation exercise performed on a pec deck or fly machine. It primarily trains the pectoral muscles through horizontal arm adduction, with the front shoulders assisting. It supports chest muscle development and controlled pressing strength.

Instructions

  1. Adjust the seat so the handles or forearm pads align approximately with the middle of your chest, and select a manageable load.
  2. Sit tall with your back against the pad, feet flat on the floor, chest gently lifted, and shoulders set down and back.
  3. Hold the handles or place your forearms on the pads with elbows slightly bent; begin with the arms opened only as far as your shoulders remain comfortable.
  4. Exhale and bring the arms together in a smooth arc until the handles or pads meet in front of your chest. Keep your torso still and avoid shrugging.
  5. Pause briefly while squeezing your chest without forcing the shoulders forward.
  6. Inhale and return slowly to the starting position under control. Do not let the weight stack slam or force an excessive stretch.

Technique tips

  1. Use a light starting load. The chest should move the pads; avoid using momentum or bouncing the weight.
  2. Keep a soft elbow bend throughout the repetition rather than straightening and bending the elbows as you move.
  3. Control the return. A slow opening phase helps maintain tension and reduces abrupt stress at the shoulder.
  4. Stop at a comfortable range. Reduce the range or load if you feel pinching or sharp discomfort in the shoulders.
