Dumbbell Bench Squat

The dumbbell bench squat is a controlled squat in which you lower to a bench while holding dumbbells at your sides. It primarily trains the quadriceps and glutes, while the trunk helps maintain a stable posture. The bench provides a consistent depth target and can support lower-body strength and squat-pattern practice.

Demonstration

Instructions

  1. Set a stable bench behind you and stand about a short step in front of it with feet around hip- to shoulder-width apart.
  2. Hold a dumbbell in each hand at your sides, keep your chest tall, and brace your abdomen.
  3. Lower under control by sending your hips back and bending your knees; keep your feet flat and knees tracking in line with your toes.
  4. Descend until your glutes lightly touch the bench. Do not relax or drop your weight onto it.
  5. Press through your whole feet to stand, extending your hips and knees together while keeping the dumbbells close to your sides.
  6. Reset your balance at the top and repeat with a smooth, controlled tempo.

Technique tips

  1. Choose the bench height carefully. Use a height that lets you reach the bench without losing a neutral, controlled position.
  2. Keep your weight spread through the heel, midfoot, and forefoot; avoid lifting your heels.
  3. Keep the dumbbells still at your sides rather than swinging them forward or away from your body.
  4. Inhale and brace before lowering; exhale as you stand. Use a lighter load if your knees collapse inward or your back rounds.
