Goblet Squat

The goblet squat is a front-loaded squat performed while holding one weight close to the chest. It primarily strengthens the quadriceps and glutes while training the core and upper back to maintain an upright torso. It supports lower-body strength, squat technique, and everyday movement capacity.

Instructions

  1. Choose a manageable dumbbell or kettlebell and hold it vertically at chest height with both hands, keeping it close to your body.
  2. Stand with your feet about shoulder width apart and toes turned slightly outward. Brace your abdomen, lift your chest, and keep your spine neutral.
  3. Begin the descent by bending your knees and hips together, allowing your knees to track in the same direction as your toes.
  4. Lower under control until your hips are at least near knee level, or as far as you can while keeping your heels down, chest lifted, and back neutral.
  5. Push through your whole feet to stand, extending the knees and hips together. Exhale as you rise and squeeze the glutes without leaning back.
  6. Pause to regain balance and repeat. Stop the set if you cannot maintain knee alignment, a neutral spine, or control of the weight.

Technique tips

  1. Keep the load close: Holding the weight against the chest reduces forward pulling and helps you stay upright.
  2. Use a comfortable depth: Only squat as deep as you can while your heels remain grounded and your spine stays neutral.
  3. Avoid knee collapse: Keep gentle outward pressure through the knees so they continue to track over the toes.
  4. Control the tempo: Lower smoothly rather than dropping into the bottom position, especially when learning the movement.
